RCA (rumination cues action). Make a list of activities which you know are good at refocusing your attention to something else. Perhaps calling a friend, listening to a podcast while going for a walk. Alternatively switch from ‘why?’ thinking to ‘How?’ thinking. E.g instead of ‘Why did I do that?’ Switch to ‘how can I prevent that from happening happening again?’
